The anabolic window didn't close — it was never really open. What the evidence says about when to eat protein, and the two situations where timing genuinely earns its reputation.

What Actually Matters About Protein Timing

For most people, total daily protein and its rough distribution across meals matter far more than nutrient timing. The classic 'anabolic window' collapses under meta-analysis once total intake is controlled; protein distribution shows a modest benefit for hitting a meaningful dose at three-plus meals. The two cases where timing genuinely matters: training fasted, and older adults, whose higher per-meal threshold makes skewed intake patterns costly.

Few ideas in nutrition have enjoyed a longer retirement tour than the anabolic window — the notion that a stopwatch starts the moment your workout ends, and muscle slips away unless protein arrives within thirty minutes. It sold a great many shakers. As a scientific claim, it has aged less well.

Since readers keep asking (and since summer is apparently shaker season), here is where the evidence actually stands on protein timing — what doesn’t matter, what matters a little, and the two situations where it matters quite a lot.

The window, examined

The stopwatch story began plausibly: muscle protein synthesis is elevated after resistance training, and acute studies show amino acids amplify that response. The leap — that the amplification decays within minutes — is where the data stopped cooperating.

The pivotal test came when Schoenfeld, Aragon and Krieger meta-analyzed the timing trials and did something the field had skipped: they controlled for total daily protein. The apparent timing effect largely evaporated. Studies where the “timed” group also simply ate more protein showed benefits; studies matching total intake showed little to none. The post-exercise response window, it turns out, stays open for hours — plural — not minutes.

Total daily protein is the lead actor. Timing is a supporting role that occasionally steals a scene.

The ISSN’s position stand and Morton’s larger 2018 meta-analysis landed in the same place: get total intake right (roughly 1.6 g/kg/day is where gains plateau for most trainees), and the scheduling details contribute marginally at best.

Distribution: the modest survivor

One timing-adjacent idea does survive scrutiny, in dilute form: distribution. Muscle protein synthesis responds to a meaningful per-meal dose — on the order of 0.3 g/kg, call it 25-40 g for most adults — and a day that provides three or four such doses appears modestly better than the same total crammed into one evening feast after a token breakfast.

The emphasis belongs on modest. Distribution is worth perhaps a few percent at the margins, relevant mostly to people whose current pattern is extremely skewed — the classic 10-gram breakfast, 15-gram lunch, 90-gram dinner shape that food diaries reveal constantly. Evening out that lopsidedness is a real improvement. Choreographing 30-minute feeding intervals is theater.

The two cases where timing earns its keep

Training fasted. The window logic holds relative truth when the pre-exercise meal never happened. Someone lifting at 6 a.m. on an empty stomach has no circulating amino acids doing prior work, so eating protein reasonably soon afterward — within an hour or two, no stopwatch required — is sensible. The window is less a window than a courtesy: if the body arrived with nothing, don’t make it wait all morning.

Older adults. This is the underrated one. The per-meal threshold to fully stimulate muscle protein synthesis rises with age — Moore’s dose-response work puts it around 0.40 g/kg per meal for older adults versus roughly 0.24 in the young — a phenomenon called anabolic resistance. A skewed intake pattern that a 25-year-old shrugs off can mean a 70-year-old spends most of the day below threshold at every single meal. For this group, distribution stops being a rounding error and becomes one of the few free interventions against sarcopenia.

What to actually do

In descending order of importance, which is also ascending order of Instagram coverage:

  1. Hit your daily total. Around 1.6 g/kg if you train and want to keep or build muscle; more is fine, mostly unnecessary.
  2. Spread it across three-plus real doses, especially if your current breakfast is coffee with vibes — and non-negotiably if you’re past sixty.
  3. Eat something with protein in the hours around training. Before or after both work. The half-hour panic is not evidence-based.
  4. Then stop optimizing. Every hour spent scheduling protein is an hour the actual drivers — total intake, training, sleep — didn’t get.

The anabolic window made timing feel urgent. The literature makes it feel almost boring: eat enough protein, reasonably distributed, somewhere near your training. The shaker can relax.
